Hey folks, this is Booker. Metta, or loving kindness, is a practice of friendliness or benevolence towards ourselves and others. But metta is also a protection from fear, guarding against anxiety, and that which blocks you from being fully alive. We practice not just for our own well being, but to connect us to the well being of this network of care and strength that we are inherently a part of. This practice can be done sitting, standing or lying down. You can close your eyes or keep them open without focusing on anything specifically in this session we'll explore Metta by remembering the felt sense of warmth when you are in an environment that feels loving and kind, can you imagine a place where you feel protected, loved and cared for? Notice how it feels to evoke this image. Go ahead and explore calling up this loving environment for a few moments. It if you are noticing a feeling of benevolence or lightness, can you let the body feel full of this goodness, this warmth? See if you can begin to feel it radiating off of your body just about an inch or so. If it doesn't feel too far out, you could imagine this body being encircled and this protective bubble of your own self generated benevolence. If you like, you can begin to expand it a bit more, maybe allowing it to fill up the space of this room that you're in. Allowing all the things that have supported your practice to be included in this growing circle of protection. It begin to slowly open your eyes if they were closed and take a moment to orient back to your space. You can practice this as close to home or far out into the world as you dream to go. Take good care as you move through your day.

Episode Title: A Meditation For Anxiety | Bonus Meditation with Leslie Booker
In this bonus episode of 10% Happier with Dan Harris, host Dan Harris delves into a specialized meditation session aimed at alleviating anxiety. Recognizing the pervasive challenges of anxiety in today's fast-paced world, Harris introduces a guided meditation led by Leslie Booker, a respected university lecturer, public speaker, and Buddhist philosophy and meditation teacher. This session emphasizes self-compassion and the power of community in managing anxious feelings.
Leslie Booker, known simply as Booker, brings a wealth of experience to this meditation session. As a co-guiding teacher at New York Insight in New York City, Booker integrates modern scientific insights with ancient Buddhist wisdom. Currently residing in Philadelphia with her partner and dog, Booker exemplifies the balance between academic rigor and compassionate practice.
Dan Harris sets the stage by expressing his personal journey with self-compassion:
"If you've been around 10% for any length of time, you've probably heard me talk about how important I think self-compassion is and how hard it was for me to get my head around it initially."
(00:00)
He underscores the transformative potential of cultivating self-compassion, particularly through communal support and guided practices.
Booker's meditation centers on the practice of Metta, or loving-kindness, which serves as a cornerstone for developing self-compassion and reducing anxiety. The meditation is structured to help listeners connect with feelings of warmth and protection, fostering a sense of benevolence towards oneself and others.
Key Elements of the Meditation:
Visualization of a Loving Environment:
"Can you imagine a place where you feel protected, loved and cared for? Notice how it feels to evoke this image."
(02:25)
Booker guides listeners to recall and immerse themselves in an environment that exudes safety and love, tapping into the innate sense of community and support.
Cultivating Benevolence and Lightness:
"If you are noticing a feeling of benevolence or lightness, can you let the body feel full of this goodness, this warmth?"
(03:00)
This step encourages the physical sensation of warmth and benevolence, allowing it to permeate the body and extend outward.
Creating a Protective Bubble:
"See if you can begin to feel it radiating off of your body just about an inch or so... you can imagine this body being encircled and this protective bubble of your own self-generated benevolence."
(04:15)
By visualizing a protective bubble, listeners can create a boundary that guards against external anxieties and fears, reinforcing a sense of inner peace.
Expanding the Circle of Protection:
"You can begin to expand it a bit more, maybe allowing it to fill up the space of this room that you're in... allowing all the things that have supported your practice to be included in this growing circle of protection."
(05:30)
This expansion symbolizes the integration of community support and personal strengths, amplifying the protective and compassionate energy generated.
Closing the Meditation:
"Begin to slowly open your eyes if they were closed and take a moment to orient back to your space."
(06:45)
Booker gently guides listeners back to their immediate environment, carrying forward the cultivated sense of calm and self-compassion.
Through this guided meditation, Booker offers practical techniques for managing anxiety by fostering self-compassion and leveraging the strength of community connections. The practice of Metta serves dual purposes:
Personal Well-Being:
Community Connection:
Booker's approach aligns with modern psychological practices that emphasize mindfulness and self-compassion as effective tools for anxiety management.
Dan Harris concludes the episode by thanking Booker for her invaluable guidance and directing listeners to additional resources:
"Big thank you to Booker. You can find more meditations like this one over on the Happier Meditation app. Just download the app wherever you get your apps to get started."

(02:15)
Dan Harris on Self-Compassion:
"If you've been around 10% for any length of time, you've probably heard me talk about how important I think self-compassion is and how hard it was for me to get my head around it initially."
